The Triple 30s Foundation Blueprint

The nutritional method built on the science of how women’s bodies change after 40.

Most nutrition advice for women over 40 is either too complicated to sustain or too vague to act on.

I wanted to create a system that is simple, memorable, and actionable, one that translates everything I teach through the Three Systems of Compounding Health into something you can apply at every meal. It is the nutritional foundation for women over 40 to build strength, protect their muscle and bone, and compound the health they will live in for the next sixty years.

The three targets

30 GRAMS OF PROTEIN PER MEAL

Protein preserves and builds lean muscle, stabilises blood sugar, reduces insulin spikes, and provides the amino acid building blocks your brain needs to produce serotonin and dopamine. Most UK women eat approximately 67 grams of protein per day in total. The Triple 30s Foundation targets significantly more because the science is clear: women over 40 need more protein, not less.

Primary Effect

Muscle and Bone Strength: stimulates muscle protein synthesis and builds collagen, the structural protein in bone, cartilage, and connective tissue.

Also Influences

Metabolic Health: stabilises blood sugar, reduces insulin spikes, strongest satiety signal of any macronutrient.

Gut–Brain Health: provides tryptophan and tyrosine, the amino acid precursors to serotonin and dopamine.

In Practice

Eggs, smoked salmon, chicken thighs, sardines, lentils, tofu, tempeh, Greek yoghurt if tolerated.

Target: 1.6 grams per kilogram per day, or approximately 100 grams per day.

30 GRAMS OF FIBRE PER DAY

Fibre feeds the beneficial bacteria in your gut microbiome, which produce the short-chain fatty acids that maintain your gut barrier, regulate immune function, and reduce systemic inflammation. The average UK woman eats approximately 18 grams of fibre per day. Closing that gap is one of the most powerful things you can do for your metabolic health, your mood, and your cognitive clarity.

Primary Effect

Gut–Brain Health: feeds beneficial bacteria that produce short–chain fatty acids including butyrate, which maintain gut barrier integrity, regulate immune function, and reduce systemic inflammation.

Also Influences

Metabolic Health: slows glucose absorption, stabilises blood sugar, supports the estrobolome and oestrogen recycling.

Muscle and Bone Strength: reduces systemic inflammation which protects muscle quality and bone integrity.

In Practice

Prioritise fermentable fibre: legumes, oats, garlic, onions, asparagus, Jerusalem artichokes.

Build up gradually if your current intake is low. Increase water intake alongside fibre.

Fibre from whole food sources, not supplements as a replacement for dietary variety.

30 PLANT FOODS PER WEEK

Variety drives microbiome diversity. Different plants feed different bacterial species, and bacterial diversity is the strongest marker of a resilient, well-functioning gut. Count every plant: vegetables, fruit, whole grains, legumes, nuts, seeds, herbs, and spices. Most women count 10 to 15 when they first track. Thirty is closer than it feels.

WHY THESE NUMBERS MATTER

The three targets are not three separate instructions for three separate systems. Each one influences all three systems simultaneously through different primary mechanisms and overlapping effects.

You do not eat protein for your muscles and fibre for your gut. You eat this way for your entire body, all at once.
